If you wake up most mornings rubbing your neck, you're not alone — and it's rarely just "bad luck." Morning neck pain is almost always a sign that something in your sleep setup isn't supporting your spine correctly. Here are five changes that actually make a difference.

1. Match your pillow height to your sleep position

Side sleepers need a taller, firmer pillow to fill the gap between the ear and shoulder, while back sleepers need something lower profile to avoid tipping the chin forward. A memory foam pillow with a contoured cervical curve adapts to both far better than a flat, overstuffed one.

2. Stop stomach sleeping

Sleeping on your stomach forces your neck to twist to one side for hours at a time. If you can't break the habit entirely, try hugging a body pillow to encourage a more neutral, side-lying position instead.

3. Check your mattress-pillow pairing

A pillow that felt right on your old mattress can feel completely wrong on a new one. Softer mattresses let your shoulders sink in more, which usually calls for a slightly higher pillow to keep your neck aligned.

4. Do a 2-minute stretch before bed

Gentle neck rolls, ear-to-shoulder stretches, and a few shoulder shrugs before lights-out release tension that would otherwise stiffen up overnight.

5. Replace pillows that have gone flat

Pillows lose their support over time — most should be replaced every 18-24 months. If yours folds in half and stays folded, it's no longer doing its job.

Small changes, but they add up. A properly contoured, supportive pillow is usually the single biggest lever — it's the one thing your neck touches for 7-8 hours every single night.
